Cold plunges ease soreness, a meta-analysis finds. Strength doesn't return faster.

A pooled analysis of 30 randomized trials finds cold-water immersion reduces muscle damage markers and soreness, but showed no benefit for restoring strength.

Cold plunge tubs have become a fixture of gyms, spas, and backyard wellness setups, marketed broadly as a way to recover faster from exercise. A systematic review and meta-analysis published in Frontiers in Sports and Active Living pooled 30 randomized controlled trials to test that claim directly — and found the benefit is real but narrower than the marketing suggests [s1].

What the analysis did

Researchers searched PubMed, Embase, Web of Science, and the Cochrane Library through October 20, 2025, for randomized trials comparing a single acute session of cold-water immersion against seated passive rest [s1]. Thirty trials met the criteria, and the review rated their overall methodological quality as high, using the PEDro scale and the Cochrane RoB 2 tool to assess risk of bias [s1]. The analysis specifically compared whole-body immersion against immersion of only part of the body, and tracked outcomes from immediately after immersion out to 72 hours later [s1].

Where cold water immersion helped

Two outcomes moved in cold-water immersion's favor. Creatine kinase, a blood marker of muscle damage, was significantly lower after cold-water immersion than after passive rest (effect size g = -0.24, 95% CI -0.37 to -0.10, P < 0.01) [s1]. Delayed-onset muscle soreness — the day-or-two-later ache familiar to anyone who has trained hard — was also significantly reduced (g = -0.40, 95% CI -0.64 to -0.16, P < 0.01) [s1]. Both benefits were concentrated around the 24-hour mark rather than showing up immediately [s1].

Where it didn't

The picture changes for actual muscle function. The analysis found no statistically significant benefit for recovery of countermovement jump height, a standard test of explosive power (g = -0.02, 95% CI -0.17 to 0.13, P > 0.05), or for maximal voluntary isometric contraction, a measure of raw strength (g = 0.08, 95% CI -0.08 to 0.23, P > 0.05) [s1]. In other words, cold-water immersion eased the soreness and blunted a lab marker of muscle damage, without measurably speeding up how quickly strength or explosive power actually came back.

There was also a notable downside in the immediate term: partial-body cold-water immersion produced a significant, immediate suppression of explosive power right after the session (g = -0.94, P < 0.01) [s1] — the opposite of a performance boost, at least in the minutes right after getting out of the water.

Whole-body versus partial immersion

One question the marketing around plunge tubs doesn't usually address is how much of the body needs to be submerged. The analysis found no significant difference in outcomes between whole-body and partial immersion at any point in the 72-hour follow-up window [s1]. The review's authors conclude that partial immersion — for instance a tub that submerges the legs but not the torso — delivers equivalent recovery benefits to a full-body plunge, while requiring smaller equipment and less cold water, though it carries that same immediate power-suppression effect noted above [s1].

What this means for someone deciding whether to plunge

The honest version of this evidence: cold water after a hard session appears to genuinely reduce soreness and a biochemical marker of muscle damage, reliably enough across 30 trials that the effect is unlikely to be noise. What it does not do, based on this pooled data, is restore strength or jumping power any faster than simply resting would. Anyone plunging specifically to feel less sore the next day has evidence behind that choice. Anyone plunging to get back to full strength faster for a competition or a subsequent training session should not expect the tub to deliver that, and should be aware that a session taken right before an activity requiring explosive power could temporarily work against them [s1].
